Race-Day Muscle Cramps: Why It's Not Dehydration — and What Actually Stops Them

The cramp that seizes your calf at kilometer 30, or locks your quad on the run of a 70.3, is almost certainly not a salt problem or a water problem — and the study that should have ended the electrolyte myth looked at 210 IRONMAN triathletes and found no difference in blood sodium between the athletes who cramped and the athletes who didn't. For decades the advice has been the same: cramping means you're dehydrated or low on electrolytes, so drink more and take salt. Getting this right changes what you actually do about it.

What the Evidence Actually Says


The dehydration-and-electrolytes explanation is intuitive, old, and largely wrong. The research that reshaped the field comes from Martin Schwellnus and colleagues, who proposed the "altered neuromuscular control" model back in the late 1990s and then tested it in real endurance athletes. In a prospective study of 210 IRONMAN triathletes published in the British Journal of Sports Medicine (2011), the athletes who developed exercise-associated muscle cramps did not show the dehydration or blood-sodium differences the old theory predicts. What predicted cramping instead was telling: a faster race pace relative to the athlete's ability, and a personal history of cramping.

Read that again, because it reframes everything. The strongest predictors of a race-day cramp were not how much an athlete drank or how much sodium they lost. They were racing harder than you're trained for, and being someone who cramps. Both point at the same culprit: fatigue in the muscle and the nerves controlling it — not the chemistry of your sweat.

The Mechanism: Your Nervous System Loses the Thread


Here's what's happening when a muscle locks up, in plain terms. Every muscle is governed by a balance of two signals at the spinal cord. One is excitatory — from the muscle spindles, which sense stretch and drive the muscle to contract. The other is inhibitory — from the Golgi tendon organs, which sense tension and tell the muscle to relax and protect itself.


As a muscle fatigues — especially a muscle working hard, late in a race, in a shortened position — that balance tips. Excitatory drive from the spindles rises, inhibitory drive from the Golgi tendon organs falls, and the alpha motor neuron keeps firing when it should be backing off. The result is a muscle that contracts and won't let go. That is a cramp. It is a control problem in an overloaded, under-prepared muscle — which is exactly why it strikes late, at high intensity, in the muscles you're leaning on hardest.

This model also explains the one remedy every athlete already knows works: stretching. Passively stretching a cramping muscle increases tension on the tendon, reawakens the Golgi tendon organ's inhibitory signal, and tells the muscle to release. It works because it targets the actual mechanism. Salt on a cramping calf does not.

An overexcited early pace — the classic race-day adrenaline surge — fatigues the muscle earlier and makes a late cramp far more likely. 2. Train at the intensity you intend to race


A muscle cramps when it's asked to do something it isn't conditioned for. If your race demands sustained efforts at a certain intensity and your training rarely visits that intensity, race day is the first time those muscles meet that load — under fatigue, on tired legs. Rehearse race-specific intensity in training so the neuromuscular system has already learned to hold control there. This is exactly why cramps cluster in athletes racing above their preparation.


3. Respect your own cramp history


A prior history of cramping was one of the two strongest predictors in the IRONMAN data. If you're an athlete who cramps, treat it as a known limiter to train around — more race-specific conditioning, more disciplined pacing, and honest attention to the muscles that habitually seize. It is a signal, not bad luck.
