Strength Training Doesn’t Stop When You're in Race Season Starts — But It Does Change

Every June, thousands of age-group triathletes make the same call: drop the strength work, protect the swim-bike-run volume, and deal with the gym again in November. It feels logical. It’s not. The research on in-season strength maintenance tells a different story — and so does what happens to your body when you go 20 weeks without lifting.
What Happens When You Stop Lifting In-Season
Strength gains are not permanent acquisitions. They’re biological adaptations maintained by continued stimulus.
Research by Mujika and Padilla (2001), published in Medicine & Science in Sports & Exercise, is the foundational work on detraining in endurance athletes. Their analysis found that neuromuscular strength and power begin declining within two to four weeks of training cessation — faster than cardiovascular adaptations, which can be maintained for significantly longer with reduced volume. For masters athletes (40+), the detraining curve is steeper and the recovery cost is higher.
What does that mean for the age-group triathlete who drops strength training in April and picks it back up in November? They enter their peak race season progressively weaker, spend the entire racing calendar running on eroding strength foundations, and then need 8–12 weeks in the off-season just to get back to where they were in March.
The loss isn’t just in the gym. For triathletes specifically, strength losses manifest as: reduced running economy (weaker glutes and single-leg stability = more energy wasted per stride), reduced cycling power at threshold (compromised hip extensor and quad strength under fatigue), and elevated injury risk in the run segment as stabilizing musculature fatigues earlier in the race.
Athlete Takeaway: Dropping strength training entirely in-season doesn’t protect your endurance training. It degrades the structural foundation that endurance training depends on.
What the Research Says You Actually Need to Maintain Strength
Here’s the good news: maintaining strength requires significantly less volume than building it.
Research by Bickel et al. (2011) in the Journal of Applied Physiology found that performing just one-ninth of the training volume used to build strength was sufficient to fully maintain strength adaptations in trained individuals over a 32-week period. The key variables were frequency (at least once per week) and intensity (maintaining load, not reducing it).
For the triathlete in race season, this translates to a straightforward prescription: one to two strength sessions per week, at the same or similar loads used in the off-season build, with significantly reduced volume. Where your off-season session might have been 4–5 sets of 4–6 exercises, your in-season maintenance session is 2–3 sets of 3–4 exercises, focused on the movements that matter most for your sport.
What you’re not doing is backing off the weight to make it easier. That’s the counterintuitive piece most athletes get wrong. They keep the exercises but drop to light weight and high reps to “not overdo it.” This fails to provide the neuromuscular stimulus required to maintain the adaptation. Keep the weight. Cut the volume.
Athlete Takeaway: One quality strength session per week, at near-maximal loading for 2–3 sets, maintains strength through a full race season. Two sessions is better. Three is off-season territory.

The Exercises Worth Keeping, and What to Cut
Not all strength work is equally valuable to a triathlete in race season. Triage ruthlessly.
Keep — High Return for Endurance Performance
Single-leg exercises: Bulgarian split squat, single-leg Romanian deadlift, step-up. These directly target the unilateral movement patterns of running and address the hip stability demands that erode in long-course racing. If you can only do one exercise category in-season, this is it.
Hip hinge: Conventional or trap bar deadlift. Posterior chain strength is the engine of both your run and your cycling power. Maintain this movement and load.
Reduce or Remove — High Recovery Cost, Lower Specificity
Heavy upper body pressing (bench press, overhead press) — not meaningfully contributing to triathlon performance, high recovery demand during peak training weeks.
High-rep metabolic conditioning circuits — these add cardiovascular fatigue that competes with your swim-bike-run work without providing meaningful strength stimulus.
Olympic lifts and heavy barbell squats — valuable in the off-season, but the technical demands and recovery cost aren’t justified in-season unless you’re highly experienced and your body handles it well.
Athlete Takeaway: Identify your 3–4 highest-value movements and protect them. Drop everything else until November.

Timing Strength Work Within Your Training Week
Placement matters. Strength training creates acute neuromuscular fatigue that can compromise the quality of your next session if sequenced poorly.
The most effective in-season placement:
Schedule strength on the same day as a hard swim or easy bike session — never the day before your key run or key bike workout. The logic: a hard strength session 24 hours before your threshold run will compromise your ability to hit the paces that matter. A strength session after an easy bike ride, with a rest day or easy session following, allows recovery without sacrificing training quality.
Avoid strength the day before: your long run, any threshold or VO₂ bike or run session, or race day.
Ideal placement: After an easy swim, before a rest day.
The exception is the final 2–3 weeks before an A-race. In this window, reduce strength to a single brief session with a further reduction in volume — 1–2 sets of your key movements — and allow 10+ days between your last significant lift and race day.
Athlete Takeaway: Put your strength session in the calendar first, then build your swim-bike-run schedule around it — not the other way around. Placement is as important as content.
The Masters Athlete Exception
If you’re racing over 40, everything above applies to you at a higher magnitude.
The age-related decline in type II muscle fiber recruitment, rate of force development, and muscular power accelerates during periods of detraining. Research consistently shows that masters athletes lose strength-related adaptations faster and require more stimulus to maintain them compared to younger athletes. A 50-year-old triathlete who drops strength training in April will arrive at their September A-race in significantly worse structural condition than a 30-year-old who made the same decision.
For masters athletes specifically, the prescription shifts from “one session minimum” to “two sessions non-negotiable.” The sessions are still brief and focused, but the frequency is the variable you protect most aggressively.
Athlete Takeaway: Over 40? Two in-season strength sessions per week is the floor. This is the non-negotiable priority, not an optional upgrade.
Bottom Line — What This Means For You
Strength training doesn’t compete with your triathlon training when it’s programmed correctly in-season. It supports it — by maintaining the neuromuscular foundation that your run economy, cycling power, and injury resilience are built on.
The athletes who show up at their September A-race running strong in mile 10 of their half-iron are usually the ones who never stopped lifting. Not much — two sessions, four movements, 45 minutes — but consistently, all season.
